Marathon Fueling Plan: The Complete Race Day Nutrition Guide

Most marathon training plans spend 16 weeks building your cardiovascular fitness and barely mention what to put in your mouth on race day. That's a massive oversight. The marathon is as much a fueling competition as it is a running race — and more runners blow up from bad nutrition than from lack of fitness.

This guide covers every phase of marathon fueling: the carb load leading into race week, race morning breakfast, in-race gel timing, hydration, and sodium. It's built from real experience across multiple sub-3 hour marathons and aligned with current sports nutrition science.

Phase 1: Carb Loading (3 Days Before)

Carb loading is not "eat a big bowl of pasta the night before." It's a systematic 3-day process of increasing your carbohydrate intake to maximize glycogen storage in your muscles and liver.

The target is 8 to 12 grams of carbohydrates per kilogram of body weight per day, for the 3 days leading into the race. For a 170-pound (77 kg) runner, that's roughly 600 to 900 grams of carbs per day.

That's a lot of carbs. You're not going to hit that number eating normally. You need to actively prioritize carbohydrate-dense foods and reduce fiber, fat, and protein relative to your normal diet.

Good carb loading foods

Common mistake: Runners often try to carb load with high-fiber or high-fat foods (whole wheat pasta, creamy sauces, heavy meals). This leads to GI distress on race day. Keep it simple, keep it white, keep it low-fiber.

Phase 2: Race Morning Breakfast (2–3 Hours Before)

Eat 2 to 3 hours before the start. The goal is roughly 1.5 grams of carbs per kilogram of body weight from easy-to-digest, low-fiber sources. For a 170-lb runner, that's about 115 grams of carbs.

Stick to foods you've tested in training. Race morning is not the time to experiment. Good options: oatmeal with honey, a bagel with butter and jam, banana, dates, and coffee. Wash it down with 16 oz of water mixed with an electrolyte packet.

If you're nervous and can't eat much, liquid carbs (sports drink, juice) are easier to get down than solid food.

Phase 3: Pre-Race Gel (15 Minutes Before)

Take one gel 15 minutes before the gun goes off. This tops off your blood glucose right as the race begins. It counts toward your total carb intake for the race — it's not a bonus gel, it's gel number one.

Phase 4: In-Race Gel Schedule

Start your first race gel at 30 minutes in (roughly mile 3–4 for sub-3 runners). Take one gel every 25 minutes after that until you're within the final 10 minutes of your goal time.

For a sub-3 marathon, that typically works out to 6 gels during the race plus the pre-race gel, for a total of 7. For a 3:15 to 3:30 marathon, you're looking at 7–8 during the race, totaling 8–9.

Alternate caffeinated and non-caffeinated gels — typically every other gel starting with gel 3. This spreads caffeine intake across the race for a sustained boost rather than a spike and crash.

Critical: Practice your gel schedule during long training runs. Your gut needs to learn how to process fuel at race effort. If you don't train this, you'll get nauseous on race day — guaranteed.

Phase 5: Hydration

Fluid needs vary based on body size, sweat rate, and weather. A general range is 16 to 28 fl oz per hour. The goal is to replace roughly 60–70% of your sweat losses — not 100%. Overhydrating is a real risk (hyponatremia) and nearly as dangerous as underhydrating.

For best results, mix electrolyte powder (LMNT, Liquid IV, or similar) into squeeze bottles and have friends or family hand them off at pre-planned spots on the course. This way you control exactly what and how much you're drinking rather than relying on inconsistent course aid stations.

Phase 6: Sodium

Sodium is the most overlooked piece of marathon nutrition. When you sweat, you lose sodium — and if you don't replace it, your performance tanks and you risk cramping, nausea, and worse.

How much you need depends on the weather and how much you sweat:

The easiest way to manage this: mix electrolyte powder into your squeeze bottles the night before. An LMNT packet has 1,000 mg of sodium. For moderate conditions, about ¾ of a packet per 16 oz bottle works well. For hot conditions, use a full packet.
